How it works

Build aerobic conditioning through alternating shot penetration steps and defensive sprawls in a timed circuit.

What you need

  • wrestling mat

Your focus

Cycling between offensive shots and defensive sprawls mirrors the energy demands of a real wrestling match. Training both actions back-to-back forces the body to recover while still moving, improving functional endurance. Wrestlers learn to maintain technique even as fatigue accumulates.

Start in a neutral stance at the center of the mat.

Execute a penetration step and drive through as if completing a double-leg takedown, then stand up.

Immediately drop into a sprawl as if defending an opponent's shot, then return to stance.

Continue alternating shot and sprawl for 30 seconds, rest 15 seconds, and complete 4 total rounds.

Goal

It's clicking when your shots and sprawls stay consistent in the final set, conditioning shouldn't flatten your technique.

Helpful cues

  • Drive the knee to the mat on your shot
  • Snap hips through on the sprawl
  • Keep breathing, don't hold your breath
