How it works
Move feet in and out of ladder rungs in rapid sequence to develop foot speed, rhythm, and neuromuscular coordination.
What you need

Your focus
The agility ladder doesn't directly train game-speed movement , but it trains the brain to control feet quickly and independently. Athletes who work the ladder regularly develop better proprioception (sense of where their feet are without looking), which translates into cleaner footwork during cuts, pivots, and defensive positioning across every sport.
Lay the agility ladder flat on the ground.
Start at one end in an athletic stance.
Run 1-in: one foot in each rung, moving as fast as possible.
Walk back. Run 2-in: both feet touch inside each rung before moving to the next.
Walk back. Run lateral shuffle: face sideways, both feet in each rung.
Rest 60 seconds. Complete 3 rounds of all 3 patterns.
Progress by reducing time between patterns and adding the Ickey Shuffle (in, in, out).
Goal
You've got it when you can run all three patterns without looking down and without breaking rhythm.
Helpful cues
- Eyes up, trust your feet, don't watch the ladder
- Strike the balls of your feet, no flat-footed stepping
- Arms move with your feet, short, quick, coordinated
- Rhythm first, speed second, sloppy fast is worse than clean slow
