How it works
Develop explosive hip extension power for the sprawl by combining heavy sprawl holds with plyometric hip snap repetitions.

Your focus
Effective sprawls require rapid, powerful hip extension that drives the hips into the mat ahead of the shot, and this quality must be trained with both strength and speed components. The contrast method used in this drill , heavy isometric hold followed by explosive dynamic reps , activates the fast-twitch motor units and produces greater power output. This translates to harder, faster sprawls that stop shots before they can finish.
Wrestler applies a sprawl position on a partner and holds it with maximum force for 5 seconds (isometric).
Immediately after the hold, stand up and perform 3 maximum-effort sprawl drops to the mat, no partner.
Rest 45 seconds between complexes to allow full recovery for the power component.
Complete 4-5 complexes; coach evaluates hip speed on the unloaded sprawls after each hold.
Goal
You're there when the plyometric hip snaps feel as sharp as the loaded sprawl holds, power without the resistance is evidence the training transferred.
Helpful cues
- Squeeze everything during the hold, hips, glutes, core
- After the hold, your hips should feel activated, use that
- Each unloaded sprawl is full speed, don't save anything
