How it works
Develop explosive hip power and quick base recovery from wrestling stance through repeated burst-and-reset reps.

Your focus
Generating explosive force from a low wrestling stance is a foundational athletic quality for takedowns and defensive reactions. Practicing the burst-and-recover cycle conditions fast-twitch muscle fibers used in match situations. Early repetition at this age builds the neuromuscular patterns that power advanced skills later.
Wrestler sets up in wrestling stance on the mat center circle.
On coach's signal, explode forward with a penetration step as far as possible, then immediately recover back to a balanced wrestling stance.
On the next signal, burst laterally (right or left) and recover.
Continue for 10 bursts in varied directions; rest 30 seconds and repeat for 3 sets.
Goal
It's clicking when your explosion step is sharp and your recovery to stance is immediate, burst out, snap back, again.
Helpful cues
- Explode from your back leg, push the mat away
- Land balanced, no stumbling after the burst
- Return to a low stance every time, not a tall stance
