How it works

Build wrestling-specific conditioning and explosive power by cycling through sprawls and penetration shots under fatigue.

Your focus

Wrestling athleticism is built during the transition between defensive and offensive actions under cardiovascular stress. This drill conditions the exact energy systems and muscle groups taxed during a competitive period. Training through fatigue improves the ability to maintain technique and power late in a match.

Wrestler starts in wrestling stance at the mat center.

Perform a full sprawl (drive hips to mat, legs back), then immediately pop to feet and execute a penetration shot to the right.

Return to stance, sprawl again, then shoot to the left.

Continue for 30 seconds without stopping; rest 30 seconds, then repeat for 4-6 rounds.

Goal

Success is still drilling clean shots and sprawls during the last set, conditioning shouldn't break your technique.

Helpful cues

  • Hips down fast on the sprawl, hips through on the shot
  • Don't pause at your feet, transition immediately
  • Breathe out on every explosive movement
