How it works
Build change-of-direction speed and sprawl reflex by running a zigzag pattern with sprawls at each marker.
What you need
- wrestling mat
- cones or soft markers (4)
Your focus
The zigzag pattern trains lateral deceleration and re-acceleration, movements that mirror defensive footwork in live wrestling. Adding sprawls at each change point connects agility work directly to a core defensive technique. Repetition at moderate speed develops muscle memory before live application.
Set up four marker points in a zigzag pattern down the mat, each about 5 feet apart.
Wrestler starts in wrestling stance at the first marker.
Sprint to the next marker, perform a sprawl (hips to mat, legs back), then pop back to feet.
Continue through all markers, then jog back to start; complete 3-4 rounds.
Goal
It's clicking when your sprawl at each marker is fast and low, feet fly back, hips drop, you're back up before it feels like you stopped.
Helpful cues
- Drive your hips down and back on every sprawl
- Pop back to your feet quickly, don't rest on the mat
- Keep your path sharp, cut at each marker, don't round the corners
