How it works

Develop arm swing speed and shoulder power for attacking through a progressive overhead throwing and swinging circuit.

What you need

  • volleyball
  • wall
  • resistance band (optional)

Your focus

Arm swing power in volleyball comes from the kinetic chain , hip rotation, core engagement, shoulder internal rotation, and wrist snap. Training each component separately before combining them builds power more safely than simply hitting many balls. This circuit also prevents overuse injuries by strengthening the rotator cuff through multiple planes.

Exercise 1, Overhead wall toss: Player stands 3 feet from wall, holds ball overhead, and throws it against the wall with a full arm swing, catching the rebound. 3 sets of 10.

Exercise 2, Hip-to-swing shadow: Without the ball, player mimics a full attack approach arm swing, focusing on hip rotation leading the shoulder. 2 sets of 15.

Exercise 3, Jump and tap: Player jumps at the net and taps a target (strip of tape 6 inches above the net) with full arm extension. 3 sets of 8.

Combine into 1 hitting sequence: full approach, jump, contact the ball with maximum arm swing against the wall.

Goal

It's clicking when you can feel your arm speed increasing through the swing, slow back, fast forward at contact.

Helpful cues

  • Hips lead the swing, not the shoulder
  • Elbow stays high and back before accelerating
  • Snap your wrist at the end, the ball should spin down
