How it works
Develop the explosive grip strength and hip power needed to pull flags cleanly and forcefully even when the carrier is in full sprint.
What you need
- flags
- resistance band
Your focus
Flag pulling requires a combination of positioning speed and the brief explosive grip-and-pull power to remove a flag from a moving carrier. Defenders who lack the grip strength and explosive arm power often fail flag pulls even with correct positioning. Training specifically for the explosive flag pull motion builds the muscular power that converts good positioning into successful flag pulls.
Circuit of 4 power exercises: 10 explosive grip squeezes on a stress ball (grip strength), 8 lateral broad jumps to close distance (closing power), 5 single-arm explosive pulls on a resistance band mimicking the flag pull motion (pull power), and 3 live flag pulls on a sprinting carrier at full speed.
Complete 3 full circuits with 90-second rest between circuits.
After the circuit, run 5 live flag pull reps with a parent or partner and compare pull success rate to baseline.
Debrief: which power exercise most directly improved the live flag pull performance?
Goal
You're doing it right when you pull flags cleanly through contact or evasion attempts, your grip and hip drive overcame the resistance.
Helpful cues
- The flag pull is one explosive movement: close, reach, rip
- Grip strength starts in practice, not just in the game
- Power training transfers to flag pulls when the technique is correct

Strip it back
Remove the resistance band component and substitute with 10 practice pull-and-release reps on a stationary flag belt.UpLVL it
Add the next challenge
Carrier executes a full spin evasion during each live flag pull rep, requiring the defender to adjust their power application mid-pull attempt. No account needed
Build a practice plan
Add drills, keep the plan in this browser, then share a link with your staff or parents. This library helps you find the right drill. Inside UpLVL the right drill finds the player.
After every practice, UpLVL automatically surfaces the drills each player needs to work on most. See it for yourself.
