How it works

Alternate 45-second moderate-to-hard runs with 15-second recovery periods for 8 rounds to build aerobic capacity and recovery rate.

Your focus

The ability to recover quickly between explosive efforts separates athletes at the highest level. A 45:15 interval ratio keeps the work period long enough to stress the aerobic system while the short rest forces rapid recovery , training the body to bounce back fast. Athletes who do this regularly recover better between shifts, points, and possessions than those who only train at steady-state intensity.

Set two cones 20-25 yards apart.

For 45 seconds: run back and forth between cones at 75-85% effort, controlled hard, not all-out sprint.

For 15 seconds: walk or stand and recover, breathe deeply.

Repeat for 8 rounds (8 minutes total work).

Count how many cone touches you get each round, try to match or beat it every round.

Rest 3 minutes. Complete a second set if conditioning level allows.

Goal

You've got it when your cone touch count stays within 2 reps of your round-1 score across all 8 rounds.

Helpful cues

  • Find a pace you can sustain for all 8 rounds, don't blow up round 1
  • Use your 15 seconds, slow your breathing, don't just stand still
  • Keep your cone touches consistent, drift down is a sign of pacing badly
  • Heel-to-toe breathing: exhale on every other left footstrike
